Three macros, three different jobs.
Macro targets get treated as rules handed down from somewhere. They are better understood as a description of what a day's food is made of, and each component is doing something quite different.
The three, and what they are for
Protein supplies amino acids, which the body uses to build and repair tissue, muscle, but also enzymes, hormones and structural tissue throughout. The National Library of Medicine puts it plainly in Protein in diet: protein in food is broken down into amino acids during digestion, and you need it to repair cells and make new ones. It is also the macronutrient whose intake matters most for retaining lean tissue while losing weight, and it generally increases satiety more than carbohydrate or fat.
Carbohydrate is the body's most readily accessible energy source, stored as glycogen in liver and skeletal muscle.Biochemistry, Glycogen, in the National Library of Medicine's Bookshelf, describes it as a rapidly mobilizable reserve that buffers blood glucose. It is also where dietary fiber lives, which the National Library of Medicine’s Fiber entry says aids digestion and helps prevent constipation, and which changes how full a meal leaves you.
Fat is energy-dense, and it is required. The omega-3 and omega-6 fats are essential: the body cannot make them, so they have to come from food, as Facts about polyunsaturated fats explains. And the four fat-soluble vitamins (A, D, E and K) are, in the words of Vitamins, “absorbed more easily by the body in the presence of dietary fat”. Very low fat intake is not a neutral choice.
Why protein gets singled out
Two reasons that are worth separating.
First, tissue retention. In an energy deficit the body draws on stored energy, and some of what is lost is lean tissue rather than fat, Cava, Yeat and Mittendorfer, reviewing the evidence in Advances in Nutrition (2017), put fat-free mass at 20 to 30% of total weight lost in people who are overweight and often more than 35% in people who are not. They also name the two things that limit it: high protein intake and resistance training. A meta-analysis by Hudson and colleagues in Advances in Nutrition (2020) measured the protein half at about 0.36 kg of lean mass preserved.
Second, fullness. Protein generally increases satiety more than carbohydrate or fat. Paddon-Jones and colleagues state it that way in the American Journal of Clinical Nutrition (2008), so a day built around adequate protein tends to be easier to sustain at a given intake than one that is not. The effect is modest and it is a practical advantage, not a metabolic trick.
Fiber, and why it sits apart
Fiber is a carbohydrate the body largely does not digest for energy, which is precisely why it is useful: it adds volume and slows digestion without adding much usable energy. The National Library of Medicine’s Fiber entry puts the recommendation for older children, adolescents and adults at 21 to 38 grams a day, and notes that Americans average about 16.
This is why two days with identical carbohydrate totals can feel completely different. One built on fiber-rich whole foods and one built on refined carbohydrate are not the same day, whatever the macro column says.
How to read a macro split
A split like “40/30/30” is a description of proportions, not a law. Sacks and colleagues put 811 adults on four diets of differing composition for two years and reported in the New England Journal of Medicine (2009) that “reduced-calorie diets result in clinically meaningful weight loss regardless of which macronutrients they emphasize”, with attendance at group sessions predicting weight loss far better than the ratio did. The Institute of Medicine sets Acceptable Macronutrient Distribution Ranges rather than a single figure: 45 to 65% of energy from carbohydrate, 20 to 35% from fat, 10 to 35% from protein.
What is well established is narrower and more useful: adequate protein has clear benefits during weight loss, essential fatty acids and fat-soluble vitamin absorption make adequate fat necessary, and fiber matters. How the remainder is arranged is substantially a question of what you will actually eat.
